When starting a health or body transformation journey, many people focus solely on total calories. While calories determine whether you gain or lose weight, macronutrients (macros) determine the quality of that weight loss or gain — specifically whether you lose body fat or lean muscle.
The Three Primary Macronutrients
All calories come from three main food components:
- Protein (4 Calories per gram): Essential for tissue repair, muscle retention, immune function, and satiety. Good sources include chicken breast, fish, eggs, tofu, and Greek yogurt.
- Carbohydrates (4 Calories per gram): Your body's primary energy source, essential for brain function and athletic performance. Good sources include oats, rice, potatoes, fruits, and whole grains.
- Fats (9 Calories per gram): Crucial for hormone production, joint health, and nutrient absorption. Good sources include avocados, nuts, seeds, olive oil, and fatty fish.
Step 1: Calculate Your Total Daily Energy Expenditure (TDEE)
Before splitting your macros, you must know your baseline daily calories. First, calculate your Basal Metabolic Rate (BMR) using our BMR Calculator, then multiply it by your physical activity factor to find your TDEE.
Step 2: Determine Your Macro Ratios
Depending on your personal fitness goals, your ideal macro split will vary:
- Fat Loss / Cutting: 40% Protein / 30% Carbs / 30% Fat
- Muscle Gain / Bulking: 30% Protein / 50% Carbs / 20% Fat
- Maintenance / Energy: 30% Protein / 40% Carbs / 30% Fat
